# How heat affects running pace

Why the same effort can produce a slower pace in warm conditions, and how to compare hot-weather runs without mistaking weather strain for lost fitness.

Heat can slow your pace even when your fitness has not changed because your body spends more effort cooling itself. Judge a hot run against sessions with similar weather, route, workout type, heart rate, and perceived effort instead of comparing it with a cool-weather pace alone.

A hot run belongs in a different comparison set from a cool one. Temperature, humidity, direct sun, and wind all change the context around pace and heart rate.

## What marathon data shows

Large observational studies link warmer conditions with slower marathon performance. A 2021 analysis of roughly 1.28 million New York City Marathon finishers found that higher temperatures were associated with slower finishing times. A 2024 Berlin Marathon study covering more than 660,000 finishers also linked temperature and humidity with pacing behavior. The authors cautioned that weather alone had limited power to predict an individual's result.

Weather matters, but it never explains the whole result. Training state, course, wind exposure, hydration, pacing, sleep, and accumulated fatigue still count.

## Why the same pace can cost more

Running produces heat. As the air gets warmer, your body sends more blood to the skin and sweats more to cool itself. You may see a higher heart rate at a familiar pace or a slower pace at a familiar heart rate.

Humidity can make the problem harder because sweat must evaporate to cool you effectively. Direct sun and low wind can also increase thermal strain even when the headline temperature looks manageable.

Temperature alone makes a weak adjustment rule. Two runs at 75°F can feel very different if one is shaded and dry while the other is humid, sunny, and windless.

## How to compare a hot run fairly

Start with runs that have as much in common as possible:

- Similar duration and workout type.
- Similar terrain and elevation.
- Similar starting fatigue.
- Similar temperature, humidity, and sun exposure when available.
- Enough prior runs that one unusual day does not define the conclusion.

Then look at the pattern. If pace slowed while heart rate and perceived effort rose in unusual heat, weather likely contributed. If pace and heart rate both deteriorated across several runs in normal conditions, look elsewhere.

Avoid applying a universal seconds-per-mile correction. Population studies describe averages; they do not know your heat acclimation, sweat response, pacing habits, or course exposure.

## What to do with the signal

On an easy run, protect the intended effort instead of forcing a cool-weather pace. During a workout, check the conditions before deciding that a missed split means the session failed. Before a race, compare the forecast with your own runs in similar weather and plan the effort from that evidence.
